What your brain does while you sleep, and what dreams are for
Sleep is when the brain sorts, strengthens and prunes what happened during the day. Deep slow-wave sleep handles factual memory, REM sleep is associated with emotional processing and loose association, and losing either has measurable effects on mood and judgement the next day.
The mechanism has been watched directly in rodents. Place cells that fire as a rat runs a maze fire again in the same order during subsequent sleep, at higher speed. Human studies using EEG find that the number of sleep spindles during a nap predicts how much of the earlier learning survives.

Fixed wake time anchors the circadian system better than fixed bedtime. Light in the first hour after waking advances the clock. Caffeine has a half-life around five hours, so a 4pm coffee leaves a quarter of the dose in your system at midnight. For persistent insomnia, cognitive behavioural therapy outperforms sleeping medication in long-term follow-up and is the first-line recommendation in both American and European clinical guidelines.
